Carbohydrate is an important fuel for demanding exercise, but there is no single target for every athlete. Three moderate lifting sessions per week do not create the same demand as daily endurance training. A useful target starts with workload, goals, and your actual response.
The short answer
A practical starting range is about 3–5 g/kg/day for light or low-volume training, 5–7 g/kg/day for moderate workloads, and roughly 6–10 g/kg/day or more for heavy endurance work. These are adjustable ranges, not fixed prescriptions.
Why carbohydrate matters in training
Muscle and liver store carbohydrate as glycogen. High-repetition lifting, long sessions, fast running, and team sports can draw heavily on these stores. Inadequate carbohydrate may show up as lower power, poorer late-session quality, or slower recovery, although the effect depends on the activity.
How to calculate a starting target
Multiply body weight by the range that matches your workload. A 70 kg athlete starting at 4 g/kg would eat about 280 g per day. Intake does not need to be identical every day: harder sessions can receive more carbohydrate and rest days somewhat less.
How to tell whether the amount fits
Review training quality, hunger, daytime energy, recovery, and weight trend for two to three weeks. If performance is falling while total energy intake is low, gradually adding carbohydrate around training may help. If fat loss has stalled, review total calories first; carbohydrate itself does not uniquely prevent fat loss.
Practical tips
Place a larger share of carbohydrate near demanding sessions.
Use rice, bread, potatoes, oats, fruit, and legumes as practical staples.
Short sessions usually do not require a carbohydrate drink.
