No equation can reveal your exact calorie requirement with certainty. Age, height, weight, body composition, daily movement, training, and unconscious changes in activity all affect expenditure. The useful approach is to create a reasonable estimate and then calibrate it with real-world data.
A practical calculation process

Estimate basal metabolic rate with a validated equation.
Account for activity to obtain an estimated TDEE.
Keep intake reasonably consistent for about 14 days.
Measure morning body weight several times per week and calculate an average.
Adjust using weight trend, waist, hunger, recovery, and performance.
Mifflin–St Jeor equation
For men: 10 × weight in kg + 6.25 × height in cm − 5 × age + 5.
For women: use the same calculation but subtract 161 at the end. The result estimates BMR, not total daily calories.
Example
A 30-year-old man weighing 80 kg at 180 cm has an estimated BMR of about 1,780 kcal. With moderate activity, maintenance might initially be estimated around 2,500–2,800 kcal. Observation is still required to find his practical maintenance level.
Use activity factors carefully

Overestimating activity is common. Three gym sessions combined with otherwise sedentary days do not automatically equal a “very active” lifestyle.
Calibrate the estimate
If average weight is stable for two to three weeks, current intake is probably near maintenance. For fat loss, a modest deficit such as roughly 10–20% can be an initial option. For muscle gain, a small surplus generally provides more control than aggressive overeating. These are starting points; the rate of change and training quality determine the next adjustment.
Change intake by only about 100–200 kcal at a time, then observe for another week or two. Reacting to a single weigh-in usually creates unnecessary instability.
What can hide the trend?
Higher sodium or carbohydrate intake
The menstrual cycle
Hard training and temporary inflammation
Constipation or changes in food volume
Unrecorded oils, drinks, snacks, and weekend meals
Bottom line
Daily calorie needs are dynamic rather than permanent. Estimate, apply the number consistently, observe averages, and refine it with small changes.
